Biotin — 5000 mcg
The name on the front of most gummies in this aisle, and the one with the narrowest honest claim.
What It Is
Biotin arrived in the scientific literature through an accident of animal feeding. Researchers in the 1930s could not work out why animals given very large quantities of raw egg white lost their coats and developed a scaly rash, and the answer turned out to be avidin, a protein in the white that binds biotin so tightly it never reaches the bloodstream at all.
That is where the hair-and-nails reputation began, and the reputation has since run a long way ahead of what the evidence supports. Biotin does one specific job extremely well. It does not do the twelve other things this category tends to imply.
What It Actually Does

Five enzymes will not start without it
Biotin has to be covalently attached to five carboxylase enzymes before any of them functions. Those enzymes sit in the metabolism of branched-chain amino acids, which is precisely the raw material a keratin filament is assembled from.
Nails are where the human data is
Small studies published in the late 1980s and 1990s measured increases in nail plate thickness in people who already had brittle nails and took supplemental biotin for several months. Those studies were small and would not pass a modern trial design, and they remain the strongest human evidence anyone has here.
In skin it is a deficiency story
A genuine biotin deficiency produces a distinctive scaly rash around the eyes, nose and mouth, and restoring biotin clears it. That is the mechanism by which biotin matters to skin: correcting an absence, rather than improving on sufficiency.

Who Tends To Fall Short
Real deficiency is uncommon, because the requirement is small and gut bacteria contribute some. Where it turns up, it is usually in people on long-term anticonvulsants, people with a rare inherited enzyme disorder, people eating large quantities of raw egg white, and sometimes in pregnancy, where marginal status is more common than most people would guess.
The signs are a scaly red rash around the face, thinning hair, brittle nails and, in more severe cases, neurological symptoms.

The Ceiling, And The Cautions
No upper intake limit has been established for biotin anywhere. It is water soluble, the excess is excreted, and toxicity is not the issue.
Laboratory interference is the issue, and it is serious. Biotin at supplemental levels distorts a long list of immunoassays. Thyroid function panels are the most commonly affected and cardiac troponin, the test used to diagnose a heart attack, is the most consequential. The interference can move a result in either direction. Tell whoever draws your blood that you take a 5000 mcg biotin supplement, and ask whether to pause it beforehand.

Does biotin make hair grow faster?
Almost certainly not. Growth rate is set largely by the follicle. What biotin can plausibly influence is how well the shaft is assembled and therefore how much of it survives daily handling.
Is 5000 mcg too much?
There is no toxicity ceiling and the excess leaves in urine. The practical consequence is laboratory interference rather than harm, and that is manageable as long as it is declared before a blood draw.
Can biotin cause breakouts?
It is reported anecdotally, with a proposed mechanism involving competition with pantothenic acid for absorption. The evidence is thin. If your skin worsens consistently after starting, stop and see whether it settles.
How soon would nails change?
A nail grows about three millimetres a month, so any difference appears near the cuticle and takes six to nine weeks to become obvious.
